# Creatine for strength and power: what decades of research confirm

If there is one supplement with a genuinely strong evidence base for improving strength and power, it is creatine monohydrate. The Australian Institute of Sport classifies it as Group A, the highest tier, meaning the evidence for its performance benefit is well established and the supplement is approved for use by athletes. It works by increasing your muscle's phosphocreatine stores, which lets you regenerate ATP faster during short, intense efforts. The result is a few extra reps, a slightly heavier set, and over weeks of training, more total work done, which compounds into more strength and lean mass gained.

## The science of strength and power

### Short answer

Creatine monohydrate increases intramuscular phosphocreatine, which accelerates ATP regeneration during high-intensity efforts lasting up to about 10 seconds. In practical terms, that means you can sustain peak power output for slightly longer and recover faster between sets. Over weeks of training, the accumulated extra work translates into greater strength and lean mass gains. This is not theoretical. It is one of the most replicated findings in sports nutrition, supported by meta-analyses of hundreds of studies.

### How creatine drives strength gains

During a heavy set, your muscles burn through ATP in seconds. The creatine phosphate shuttle is the fastest system for recycling it: phosphocreatine donates a phosphate group to ADP, regenerating ATP without needing oxygen. The more phosphocreatine you have stored, the longer you can sustain maximal output before the slower energy systems take over.

Supplementing creatine monohydrate at 3 to 5 g per day increases intramuscular phosphocreatine by roughly 20 percent over three to four weeks ([Hultman et al., 1996](https://doi.org/10.1152/jappl.1996.81.1.232)). That deeper reserve means you might get one or two extra reps on a heavy set, or hold your power output for an extra second in a sprint. Individually small, but across hundreds of sets over a training block, the cumulative volume difference is significant. More total work done under load is the primary driver of strength adaptation.

### How creatine compares to pre-workout blends and beta-alanine

Pre-workout blends typically combine caffeine, beta-alanine, citrulline and sometimes creatine alongside proprietary ingredients at undisclosed doses. Where a pre-workout wins: the caffeine produces an immediate alertness and motivation boost that creatine does not. Many people train harder when they feel stimulated. Where it loses: the energy is perceptual (caffeine blocks adenosine, masking fatigue), not substrate-level. Once caffeine tolerance builds, the effect diminishes. The other ingredients in most blends are dosed below their effective thresholds, padding the label without delivering the listed benefit.

Beta-alanine is a legitimate performance supplement that buffers hydrogen ions during sustained efforts, reducing the burning sensation in sets lasting roughly 60 to 240 seconds ([Hobson et al., 2012](https://doi.org/10.1007/s00726-011-1200-z)). Where beta-alanine wins: for longer sets and endurance work in the one-to-four-minute range, it addresses a different bottleneck. Where creatine wins: for short, maximal efforts under 10 seconds (heavy singles, doubles, triples, sprints), creatine addresses the ATP regeneration bottleneck directly. They complement each other and can be stacked, but they solve different problems.

Creatine monohydrate is also one of the cheapest effective supplements per serve, which matters when the comparison is a $60 pre-workout tub with proprietary doses.

### Which Chief product fits

Creatine Focus+, unflavoured pharmaceutical-grade creatine monohydrate. No fillers, no flavourings, no caffeine, no proprietary blends. The monohydrate form is the one used in nearly all published research. Chief tests every batch for impurities including DCD, DHT, creatinine and heavy metals. Cheaper creatine can carry these as synthesis byproducts.

### How to use it

3 to 5 g per day, every day, including rest days. Creatine works by maintaining saturated muscle stores, not by providing an acute pre-workout boost. Timing does not matter much; consistency does. Mix it into water, a protein shake, or whatever you drink daily. A loading phase of 20 g per day for five to six days saturates stores faster but is optional. Steady daily dosing reaches the same endpoint within three to four weeks. Some people experience mild water retention in the first week, which is intracellular (inside the muscle cell) and typically resolves.

## Not suited for

Not a substitute for training. Creatine supports performance during training but does not produce strength gains on its own. Not suited for people with pre-existing kidney disease without medical clearance. Some people experience initial water retention of 1 to 2 kg. Not a pre-workout stimulant and will not produce a caffeine-like energy boost. If your training, sleep or nutrition are poor, fixing those will produce far larger gains than any supplement.
